From zero to 5K

A beginner plan from your first minute of running to 25 minutes non-stop, about 5 km. Three short runs a week, mostly walking at first. Here is the typical path, week by week.

For you if you can walk 30 minutes but can’t run for more than a few minutes yet.

  • 12 weeks at one level a week
  • 3 runs a week (2 works too)
  • 25 min non-stop at the end

Week by week

Every run: 5 minutes of brisk walking first, 5 minutes of walking at the end. Run slowly, at a pace where you could still talk. Rest at least a day between runs.

Only running twice a week? Do the Easy Run and the Challenge Run. A week felt hard, or something hurts? Repeat it, or go back one. The plan is a direction, not a deadline.

Or let the plan follow you

In the Run app this plan starts at your level and changes every week: lighter after a hard run, the same level after a tiring week, two levels up when it all feels easy. A voice tells you when to run and walk, so you never look at a table.

Questions

How long does it take a beginner to run 5K?

Most complete beginners can run 25–30 minutes non-stop, enough for 5K at an easy pace, after 8 to 16 weeks of 2–3 runs a week. This plan shows 12 weeks at one level a week; in real life some weeks repeat, and that’s normal.

Why 25 minutes and not 5 kilometres?

Because time is fair to every pace. 25 minutes non-stop is about 5 km for many beginners, and once you can run it, finishing a 5K, even with a short walk, is easy.

What if I can’t finish a week?

Repeat it. Moving on before your body is ready is how beginners get shin splints and sore knees. In the Run app this happens on its own: rate a week as tiring and the plan holds you there.

Is this the same as Couch to 5K?

It has the same idea (walk/run intervals, three runs a week) but more, smaller steps, so each week is a smaller jump. In the app it also adapts to how you feel, while Couch to 5K is the same 9 weeks for everyone.
